Night Shift Work: How to Catch Up on Sleep and Stay Healthy

How to sleep better when you work nights: light, food, movement, a bedroom set up for daytime sleep, and a short nap.

Yes, you can work nights and still rest properly, but it takes a routine and steady habits. Daytime sleep is often lighter than night sleep, and one long sleep on your days off does not make up for it. Small things you repeat every day help more.

Why sleep is harder after a shift

Your body has an internal clock, the circadian rhythm, which follows light. Daylight keeps you alert and darkness prepares you for sleep. When you work at night and sleep in the morning, your clock and your schedule do not agree.

That is why many people on night shifts report fatigue, reduced attention, sleepiness at work and digestive discomfort. If your condition worries you or lasts a long time, talk to a doctor.

The good news is that much of this depends on habits you can change yourself, without great expense.

Make light work for you

Light is the strongest factor that sets the internal clock. As soon as you wake up, get into natural light if you can, before your shift starts. On the way home after work, the strong morning light can wake you up again, so try to limit it, for example with sunglasses.

Food and caffeine

  • During the shift, prefer one balanced meal rather than constant snacking on sugar and lots of carbohydrates, which can make you sleepy.
  • At dinner before the shift, choose foods with fibre and protein, so you stay full for longer.
  • Drink water regularly. Coffee can help at the start of the shift, but keep caffeine away from the hours before you go to sleep.

Movement, as much as your schedule allows

Physical activity helps mood, concentration and energy, and it is good for the heart. It does not need to be intense: a walk or a little exercise before your shift is enough to get going. Just avoid hard exercise right before you sleep.

Set up a bedroom for daytime sleep

Because you will be sleeping while it is light and noisy outside, the bedroom needs a little extra attention.

  • Darken it with thick curtains or blinds so it feels like night.
  • Keep it quiet: phone on silent and, if needed, earplugs.
  • Keep it cool, clean and free of dust.

Build a routine before sleep

The body rests better when it knows what to expect. Try to go to sleep at about the same time after every shift, with the same small steps: a warm shower, a little quiet, screens off and lights low. That way your mind understands it is time to sleep, even if the sun is out.

If you cannot fall asleep, do not stay and fight it in bed. Get up for a while, do something calm, such as reading, and go back when you feel sleepy.

And on your days off?

The big change of schedule from one day to the next can tire the body a lot. If you can, keep your sleep hours on days off close to those of your shifts, or shift them gradually rather than suddenly. A short nap before the first night shift, when you start again, can help you get through it better.

Napping and melatonin

If your job allows it, a short nap of 20–30 minutes during your break can make you more alert and more careful for the rest of the shift.

Melatonin is a hormone the body produces, and some people take it as a supplement to adjust to a new schedule. Before you take anything, talk to a doctor or pharmacist.

A steady routine, light at the right time, lighter food, movement and a dark, quiet bedroom are the most realistic path. You do not have to change everything at once: start with two or three and add the rest when you feel you are used to them.
